How to fall asleep faster (and actually stay asleep)

Why falling asleep gets harder

Insomnia isn't one thing. Sleep researchers generally split it into trouble falling asleep (onset insomnia), trouble staying asleep (maintenance insomnia), and waking too early — and most people who "can't sleep" are dealing with some mix of the three, often driven by a habit or exposure earlier in the day rather than anything happening at bedtime itself. That's the useful reframe: by the time you're lying in bed frustrated, several of the actual causes already happened hours earlier.

The most effective treatment isn't a supplement

If one thing in this guide is worth acting on, it's this: cognitive behavioral therapy for insomnia (CBT-I) has better trial evidence than anything sold as a sleep aid. A meta-analysis of 20 randomized controlled trials covering over 1,100 people found it improved how long people took to fall asleep by an average of 19 minutes, cut time spent awake during the night by 26 minutes, and raised overall sleep efficiency by nearly 10 percentage points1. Unlike sleep medication, which loses its effect once you stop taking it, CBT-I's benefits held up at follow-up. It's a structured program (often delivered through a therapist, an app, or a short course with a sleep specialist) that targets the thoughts and habits keeping insomnia going — not a lifestyle tip, but worth knowing this exists and outperforms most of what's marketed instead.

Light is doing more than you think

Screens before bed get blamed constantly, and the research backs it up more specifically than most people realize. A controlled study had participants read on a light-emitting tablet versus a printed book for several hours before bed: the tablet group took longer to fall asleep, secreted less melatonin, had their internal clock measurably delayed, and were less alert the next morning2. It's not that screens are uniquely evil — it's that the light itself, in the hour or two before bed, is telling your brain it's still daytime. Dimming lights and stepping away from bright screens before bed gives your body's melatonin rise a chance to start on schedule instead of being pushed back.

Caffeine lasts longer than you think

Most people know not to drink coffee right before bed. Fewer know how far the effect actually reaches. In a controlled trial, participants took 400mg of caffeine (about 2-3 cups of coffee) either at bedtime, 3 hours before, or 6 hours before. Even at 6 hours out, objectively measured total sleep time dropped by more than an hour compared to placebo3 — and most participants had no idea their sleep had been affected at all. That disconnect is the real lesson: you can feel like caffeine "doesn't affect your sleep" while the data says otherwise. A practical cutoff is early-to-mid afternoon, not just avoiding coffee after dinner.

Alcohol isn't the shortcut it feels like

Alcohol can genuinely make you fall asleep faster — that part isn't a myth. What it does after that is the problem. A 2024 systematic review and meta-analysis of 27 studies found a clear dose-response relationship: even a low dose (roughly two standard drinks) measurably suppressed REM sleep, and the effect worsened as the dose increased4. REM sleep is the stage tied to memory consolidation and next-day cognitive function, so trading it for a faster sleep onset is a worse deal than it feels like at 11pm. Using alcohol as a nightly sleep aid tends to backfire for exactly this reason.

Stress, cortisol, and the "adrenal fatigue" myth

Real physiology first: cortisol naturally rises sharply in the 30-45 minutes after waking (the "cortisol awakening response") and is supposed to be low at night — chronic stress can blunt or disrupt that rhythm, and a disrupted cortisol rhythm is genuinely linked to poor sleep5. Where this gets misused is "adrenal fatigue" — the idea that stressed-out adrenal glands physically wear out and stop producing enough cortisol, sold as an explanation (and a reason to buy "adrenal support" supplements) for everything from fatigue to insomnia. A systematic review that specifically examined this claim found no consistent evidence supporting it as an actual medical condition, and it isn't recognized by any endocrinology society6. The honest version: stress and sleep are genuinely connected through real, measurable hormone systems. "Adrenal fatigue" is a marketing label sitting on top of that real science, not a diagnosis.

When it's not just habits

Everything above assumes ordinary, garden-variety poor sleep. Some causes need a doctor, not a routine change:

The bottom line

The habits with the strongest evidence are unglamorous: dim the lights and step back from screens in the hour or two before bed, stop caffeine by early-to-mid afternoon, and don't rely on alcohol as a sleep aid. If those changes don't fix it, CBT-I has better trial evidence than anything sold over the counter — and it's worth asking a doctor about before assuming your hormones are "fatigued." Persistent insomnia, loud snoring, or restless legs are signals to get evaluated rather than keep troubleshooting alone.
