Exercise for weight loss over 40: what the research actually shows

"Your metabolism slows down after 40" is one of the most repeated claims in this whole category — and the best available research says it's basically not true. Here's what actually changes, and what real trials show helps.

The metabolism myth, corrected

This is worth leading with because it changes how the rest of this guide should be read. A 2021 study in Science pooled gold-standard energy-expenditure data (the doubly-labeled-water method) from over 6,400 people ranging from infancy to age 951. Once adjusted for body size and composition, total daily energy expenditure was remarkably stable from age 20 all the way to 60 — a real decline doesn't begin until after 60, and even then it's gradual. That directly contradicts the popular "metabolism slows down every decade after 30 or 40" claim. If weight has crept up in your 40s, the more likely drivers are gradual muscle loss and reduced daily activity — both things you can actually do something about, unlike a metabolism that isn't really slowing down the way it's usually described.

What's actually changing: muscle

Muscle mass does decline gradually with age — a process called sarcopenia — though the pace is modest in your 40s and 50s (well under 1% a year in most people, accelerating later) rather than a sudden midlife collapse2. This matters for weight management because muscle tissue is more metabolically active than fat, so preserving it during weight loss is one of the more evidence-backed things you can actually control.

Resistance training's real job: preserving muscle, not just burning fat

A meta-analysis of six randomized trials in older adults found that adding resistance training to a calorie-restricted diet prevented about 93% of the lean-mass loss seen with diet alone3 — fat loss and total weight loss were similar between groups, but the resistance-training group kept far more of their muscle. That's the actual case for lifting weights during a weight-loss phase: not that it burns more fat than cardio, but that it protects the muscle a calorie deficit would otherwise take with it.

Cardio vs. resistance vs. combined

When exercise studies are compared on unequal terms, aerobic and combined training often show a bigger fat-loss edge than resistance training alone. But when adjusted for equal energy expenditure, a review of 36 trials (1,564 people) found all three approaches — cardio, resistance, and combined — produced similar body-composition results4. A separate, larger review specifically on abdominal fat (43 trials, 3,552 people) found combined training modestly outperformed either type alone5. The honest takeaway: total effort matters more than which type you pick, and combining both is a reasonable, well-supported default rather than a shortcut.

Protein: real, but not a substitute for training

A meta-analysis of 20 randomized trials in adults 50 and older found higher-protein diets modestly but consistently helped preserve lean mass and lose more fat during a calorie deficit6. But a separate controlled trial found something worth knowing before assuming protein alone is the fix: neither high protein nor resistance training alone significantly preserved lean mass on its own — only the combination of both did7. Protein supports the process; it doesn't replace the training.

The part that's easy to ignore: daily movement

A tightly controlled overfeeding study found that non-exercise activity — fidgeting, posture, walking around during the day, not formal workouts — explained roughly two-thirds of the variation in how much people's bodies resisted fat gain when deliberately overfed8. It's a small study, so treat the exact numbers as illustrative of a real mechanism rather than a guarantee, but the broader point holds: movement throughout the day adds up alongside structured exercise, not instead of it.

Worth repeating: exercise here is described as something that works alongside food and daily movement — not a way to outrun a diet, and not a substitute for one. Any page suggesting a workout routine alone will undo how you eat is selling something on a false premise.

The bottom line

The "slower metabolism" story is largely a myth for your 40s and 50s — the real, addressable changes are muscle mass and daily activity. Resistance training's biggest role during weight loss is protecting the muscle a deficit would otherwise erode, cardio and weights produce similar fat loss when effort is matched, protein helps most alongside training rather than instead of it, and the movement that happens outside a formal workout counts for more than it gets credit for.
